Hyrox Rowing: 1000m Without Wrecking Your Legs

The row is station five, the halfway point. Critically, it arrives after both sleds, so your legs are already heavily loaded. That single fact should shape how you approach it.

This is not a rowing test

Whatever your fresh 1000m time is, forget it. Rowing hard here means arriving at the farmers carry and the lunges with nothing, and those two stations punish tired legs far more than the row rewards a fast split.

Row at a pace that feels comfortably sustainable and get off the machine able to walk out briskly.

Technique when tired

The rowing sequence is legs, then body, then arms, and reverse it on the recovery. When you are fatigued, that order collapses and people start pulling with their arms early.

  • Drive with the legs first. The handle should not move until your legs are working.
  • Lower the stroke rate. Around 24 to 28 strokes per minute with strong drives beats 34 weak ones.
  • Long finish. Handle to the bottom of your ribs, then arms away first on the recovery.
  • Relax the grip. You need your hands for the farmers carry in two stations' time.

Damper setting

Middling, around 4 to 6 on a Concept2. Higher feels powerful and drains your legs, which is exactly what you cannot afford here.

Save your hands

An overtight grip on the row is a common and avoidable mistake. Grip is the limiting factor on the farmers carry, and you will regret squeezing the handle for four minutes.

Using it as recovery

The row is the closest thing to a rest in a Hyrox. Your heart rate stays high but the muscular demand is lower than the sleds. Use it to get your breathing back under control before the back half.

Training it

Row intervals immediately after heavy leg work rather than fresh. 3 x 1000m off the back of lunges or a sled will teach you far more than a fresh 2000m test.

What split should I aim for? Something you would describe as comfortably hard, not a maximal effort.

Feet high or low on the footplate? Lower straps generally suit a stronger leg drive, but keep whatever you have trained with.

Does the row damage the runs? Less than the sleds, provided you do not race it.
